Why Your Upper Back Feels Stiff (And What You Can Do About It)

If your upper back feels tight after a day at your desk, you're not alone.

Modern life encourages us into a forward-flexed posture. Whether we're working at a computer, scrolling on our phones, or driving, we spend much of the day with our shoulders rounded and our upper backs bent forward. Over time, that position can reduce mobility through the thoracic spine, the section of your spine between your neck and lower back.

In this video, physiotherapist Alice demonstrates a simple exercise designed to restore extension and movement to that area.

One of the biggest mistakes people make when trying to stretch their upper back is that they compensate somewhere else. Instead of moving through the thoracic spine, they arch their lower back or tip their head backwards. While it may feel like you're getting a stretch, the movement isn't happening where it's needed most.

That's why technique matters.

Alice explains that gently engaging your core helps stabilize your lower back, while a slight chin tuck prevents excessive movement through the neck. Together, those adjustments help focus the exercise on the thoracic spine, encouraging better mobility exactly where many people need it.

The exercise can be performed in two ways. You can hold the stretch for about 30 seconds if you're looking for a sustained stretch, or you can move in and out of the position for several repetitions to improve mobility. Both approaches can be effective, depending on your goals.

She also demonstrates a thoracic rotation exercise, which adds rotational movement to the upper back. This is another movement pattern that often becomes restricted after years of sitting.

Who benefits from these exercises?

Desk workers are an obvious example, but the reality is that most of us spend enough time in forward-rounded positions that improving thoracic mobility can be worthwhile. Better movement through the upper back may contribute to more comfortable posture and make everyday movements feel easier.

The good news is that you don't need a gym or special equipment. These exercises can be done almost anywhere, even during a break at work.
